Day 153 of 365: A Lethal Combo

This is footage from this week's FireSWOD.  I'll tell you this right now....IF you want to kick the shit out of yourself...you should definitely do a mash-up of box squats and prowler sprints.  If you do it right, you will undoubtedly be left on your ass wondering how you're ever going to drive your busted ass home.  Just promise me that you will take as much time as you need to recover enough that you're not driving all over the road.

Day 129 of 365: Just Another Tuesday

Yesterday's post was all about recovery....Let me tell you all why I take it so seriously...
Today started at 440am.  I have a client that I work with at 530am, then I drive to Red Black Gym for my 7am Strictly Strength class that runs until 8am.  I then quickly follow that up with another personal training session.  Then...I get my first workout in for the day.
We have recently started working the olympic lifts in what we are calling the OlySWOD.  You'll see in the video below that today's focus was speed under the bar.  In order to force the issue, we threw some chains on and it turned out to be an awesome training tool that really got the job done!
As soon as that session is over, I have two personal training sessions that take me all the way to the 1pm WOD.  Today, we knocked out a SWOD that focused on volume training for weighted pullups, box squats with added chain loading, and then some strong man carries and walks thrown in between sets of heavy floor press.

So, I'm sure that y'all can now see why I press the issue of recovery and mobility.  There is no way that I would be able to perform at the level that I do if I ignored these rules.  I hope that you all start taking this stuff as seriously as I do...If you're not already.

Day 51 of 365: What I Do On A Sunday...

What's up everyone!!!
Hope your weekend was packed full of awesome!

I'm sitting here in front of my computer, mowing down some leftover Salt Lick BBQ(Go ahead, be jealous), and I gotta say...
Today was a really good day!!!
I was able to sleep in for the first time in as long as I can remember!
I then met up with some CC coaches and friends at Red Black Gym for some heavy lifting; my favorite kind!
During our SWOD, we had the option to do box squats and/or back squats for 4 sets of 10 at a heavy load.  Let me just say this, if you monsters out there want a SWOD that will bust you up...here's one:
4 Rounds
10 Back/Box Squats @ Heavy Load
5 Heavy Bent-Over BB Rows
-THEN-
3-5 Rounds
15 GHD Situps 
25 Band GoodMornings


I know what you're thinking....You think that this doesn't look too bad, right?  
Well, if you load the squats to a challenging weight, the aftermath creates a whole new experience for the remainder of the SWOD.
Test this one out, but be SMART about the movements and loads.  Don't be a jackass and hurt yourself doing something that you may not be ready for.  
Just be SMART!

Finally, before I return to my BBQ(beginning to drool), I wanted to let you know that I am posting this video of the today's SWOD before the box squat video simply so that you'll have more viewing exposure to the actual movement.  I feel like the more reps you see, the more you'll get out of the lecture and demo video I have of tap for tomorrow.

Day 46 of 365: Box Squattin' My Face Off!

What's Up, People?!

First off, I wanted to check in with you to see how your day went after waking up with a new routine?  I can tell you mine was much better! 
It's crazy to think that by simply declaring what you want of the day and yourself on that day, you can create that exact thing all throughout the day!  
Pretty powerful tool if you ask me.

As a result of my newly established morning wake up routine, I was able to smash the SWOD today, and more specificlally, I set a new PR on my 1-Rep Max Box Squat!!!  
Previously it was set at 385.  Today, I maxed it out at 405!!!  
Why am I so STOKED about this?
Well, obviously it is a new PR, and that's always something to celebrate.  But the real reason I'm so pumped about this new weight in the box squat is that it will definitely correlate to a new PR on my back squat, which was 405.  
I'm thinking I got 415 in the bag!!! 
I'll be sure to film that when it comes up, but until then, enjoy this video!

Day 28 of 365: More Schoolin'!!!

 I'm in San Antonio eagerly awaiting the first day of the CrossFit Powerlifting Certification(!!!), so I am going to make this one quick.
I'm super stoked to participate in this certification for several reasons.  But I gotta say, the main reason is to reinforce what I already know with what the experts know.  I love learning from the best and using what  makes sense to me.  I know that this weekend will be jam-packed with tons of awesome information and skill practice.  I will be filming as much of the cert. as I can, and I'll be sure to share it will you as soon as I can!

Day 18 of 365: 1st Workout with Zach and Big Mike

YO!!!
I am back in the ATX, and have now had some time to upload some of the videos from this past weekend's Underground Strength Certification.  The video below is from the workout that Big Mike and I hit up with Zach Even-Esh, himself!

As I posted a few days ago, this was a complete honor for me. Programming a workout for my idol and mentor  was mind-blowing!!!  Not to mention, the workout rocked us all...Hahaha!  Check this out and drop a comment below.

Day 14 of 365: What a Honor!!!

Today has been FREAKIN' AWESOME!!!  
If you were following my live tweets, you got a small sneak peak into what we got to take part in.  Unfortunately, I am having a lot of trouble uploading videos to YouTube to post on my blog, so until I get back, all blogs will be written.  Sorry.
Anyway, today was a unbelievable experience for me!  We started out by going through some of the Underground Strength Gym's warmups.  Big Mike, Jen Cardella, and I were responsible for assisting Zach, and his athletes, all day, which is always a blast!   The certification participants knocked out some badass bodyweight movements, heavy KB farmer carrys, wall-walking and box jumps.  Then, while the participants took lunch, Big Mike, Zach and I decided to knock out a quite workout.  This was SO badass!!!  I got to workout with my idol and mentor, and to make it even more ridiculous...I programmed the workout and Zach was all about it!  (BTW...I do have footage of the workout, and I will post it ASAP.)  He kept giving me positive feedback throughout the day, which was a complete honor!  This may sound silly to some of you, but when you understand how much I look up to Zach, you'll get it!  The dude is a world-class coach and an even more amazing person!!!

Strictly Strength Success v3.0

Another 8 week STRICTLY STRENGTH PROJECT session has come to a close, and as expected, there has been widespread strength gains!  This group was pretty rock-solid from the beginning, but with some technique and positioning changes they were throwing old PR's out of the window!  I have to be honest here, though...I really could care less if the individuals that sign up for the PROJECT improve their PR's.  Sure, that is a great feeling, and that is what draws people in to the program, but I am more concerned with laying a solid foundation of picture-perfect mechanics and technique!  Notice I said "Foundation".  That is exactly what I intended.  You cannot become freakishly STRONG if your foundation is weak and crumbly.  The 8 week SSPROJECT is all about forgetting what you think you know, and simply building your strength game from the ground up.  I promise, the results later down the road will be well worth the time spend laying the foundation.

The Almighty Box Squat

Some of you may have heard of Box Squats, but do you understand the mechanics behind the movement and the potency of them?  Chances are the answer is, "No".  Well, get ready, y'all.  I'm about to change your life...Are you ready?


Whether you realize it or not, you are what we call, "quad-dominant".  What does this mean?  Basically, when you perform any variation of squat or deadlift, you tend to rely on your quads to do the majority of the work - not real strong.  Ideally, when we squat or deadlift, the primary movers should be the glutes, hamstrings, and lumbar, which acts as a stabilizer - we call this the Posterior Chain, and it is the high-horsepower engine of human movement...or at least it should be.

Before we start to breakdown the box squat, it's important to understand one idea that is directly correlated to the box squat movement, and that is that, "Wide always transfers narrow, but narrow does not transfer wide".  Simply put, if we were to train your squat and deadlift using only wide stances, your standard(and even super narrow)squat and deadlift would improve drastically.  Where as if we flip that and train only narrow stance squats and deads, then move to a wide set-up, your lifts would suffer quite a bit.  Make sense?

Now, back to the box squat.  As you can probably guess, this squat variation requires a box.  "What height", you ask?  Well, this is kind of a tricky question.  It depends on what range of motion you are targeting, but for the most part you should find a sturdy box that allows you to get down to parallel or even 1" below parallel.  Once you have that established,  it's time to get organized.

This next point is something that is often missed by lifters, and when neglected, it severely decreases the power production of the squat.  What is this magical secret?  You MUST get organized BEFORE loading your body with weight!!!  So many lifters lazily set themselves up and simply stand up with the bar on there back.  When moving heavy loads, there is no way that you can become "tight" and organized with that load resting on your frame.  So, that being said, you have to un-rack the weight using a good, strong position from the go.

I always cue my lifters to act as though they are drawing in a deep breath through a very small straw. This violent intake of air will ensure that your lungs, and therefore, you chest and abdominal cavities are solid.  As a side note, you will notice that whenever you are forced to move anything heavy, you tend to create pressure by holding your breath, right?  This is a safety mechanism that we've been born with.  It's the mainstream exercise "experts" that recommend exhaling while exerting effort.  That's silly.  Don't release all of your air unless you want to turn into an empty sack.  

Next, the stance in the box squat should be one that is well outside of shoulder-width.  In fact, you should go as wide as possible while maintaining a "knees out" or "knees over ankles" position.  We all know by now that if your knees collapse inwards, you lose all power production. So let's NOT do that!!!










After establishing your stance, your focus now turns to(once again) getting tight.  As you descend to the box, you must focus on tempo.  If you rush the down phase, there is no active "winding-up" of the primary muscles.  This results in the lifter being crushed by the load because they beat the weight to the bottom and are now attempting to go back up while the weight is still traveling down.  Not a good scenario! So, to avoid that, the down phase needs to be slow and controlled so as to give the lifter time to "wind-up" the primary movers in order to create as much torque as possible in the bottom of the squat.
The key components in this "wind-up" are driving the knees out as much as possible, sitting the hips back as much as possible, and maintaining a lumbar curve.  Do this correctly, and you should reach the top of the box(bottom of the box squat) in a perfect position to pause....and then regenerate force for the up phase.


As you can probably tell, your goal in the box squat is to get wide and sit back!  But, why is this?  We've already hit on the benefits of wide stances versus narrow, but why is it so important to get back on the box?  Well, if you remember, you are quad-dominant.  By sitting back, we are forcing the posterior chain to take on the majority of the work load, which is the way it should be! 
When we begin to stand back up, we have to PULL ourselves into the mechanically-advantaged groove.  This can only be accomplished by engaging the hamstrings.  Once we hit that groove, then we aggressively accelerate upwards to full hip extension, all while relying on the posterior chain to get the job done.








As always, with a new movement, this is a skill that should be practiced with very light loads first!  In fact, it would be hugely beneficial to have a knowledgeable coach supervise the session to ensure proper form and technique.  Other than that, the box squat is a movement that you should definitely add to your routine!
